How to race it
Estimates are built from published research on aerobic performance at altitude (Peronnet and colleagues, Wehrlin and Hallen, Fulco and colleagues) and calibrated for distance and acclimatisation. Individual responses vary widely, and course profile, heat and cold can matter as much as altitude. Above 3,500 m predictions are less certain. This is educational guidance, not medical advice. If you have headache, dizziness, breathlessness at rest or chest discomfort, do not race and seek medical help.
Why altitude slows you down
At 3,500 metres the air holds about two thirds of the oxygen it holds at sea level. Your heart and lungs work harder to deliver less, so the aerobic ceiling drops by roughly a fifth. Short, sharp efforts feel almost normal. Anything that lasts longer than a few minutes runs into that ceiling, and the longer the race, the bigger the cost.
That is why a sea-level 5K runner loses a few percent in Leh, while a marathon runner can lose fifteen to twenty. It is also why running by effort or heart rate is safer than running by pace: pace lies at altitude, effort does not.
What acclimatisation gives back
- Days 1 to 3The hardest window. Sleep is light, resting heart rate is up, and altitude sickness is most likely. Walk, hydrate, do not train hard.
- Week 1Breathing settles and plasma volume adjusts. Roughly a quarter of the penalty comes back. Easy running is sensible.
- Week 2Around 40 percent of the penalty recovered. Short controlled race-effort sessions become useful.
- Weeks 3 to 4Red blood cell mass starts to rise. About half of the penalty is recovered. This is why our Ladakh programme runs four weeks before the race.

Common questions
Should I arrive early or the night before?
Early, by two to three weeks if you can. If that is impossible, arriving within 24 hours of the start avoids racing in the worst window of days two and three. Arriving four or five days before is the least helpful option of all.
Does this account for the Ladakh Marathon course?
No. The estimate is for altitude alone on a comparable course. The Ladakh routes include real climbs and morning cold, so treat the number as the optimistic end of the range and pace the first third conservatively.
Can I trust my sea-level heart rate zones?
Maximum heart rate is slightly lower at altitude, and heart rate at any given pace is higher. Zones based on effort still work. Zones based on pace do not. Expect your usual easy pace to feel like a tempo for the first week.
I live at altitude. What is my sea-level equivalent?
Switch the direction to "Altitude to sea level" and enter the time you ran at altitude. Set your days at altitude high, since you are fully acclimatised, and the calculator estimates what that performance is worth at sea level.
